Beginner Workout Plan — Full Body, 3 Days a Week

A proven full body 3 day split that builds strength, muscle and the movement skills everything else is built on. Under 60 minutes per session.

Why full body — not a bro split?

In your first months, your body responds to almost any stimulus — the limiting factor is skill in the big compound lifts. Training every muscle three times a week (instead of once on a body-part split) means three times the practice and faster strength and muscle gains. This is the near-universal recommendation of training research for beginners.

Progression rules (the most important part)

✅ Completed every set and rep with clean form in two consecutive sessions? Add weight: +2.5 kg (5 lb) on upper-body lifts, +5 kg (10 lb) on squats and deadlifts. This simple rule is progressive overload — the engine behind all muscle growth.

FAQ

How many days a week should a beginner train?

Three non-consecutive days is the sweet spot: enough stimulus, full recovery, and a schedule real life won't break. More days does not mean faster results for a beginner.

When will I see results?

Strength from week two; visible changes around 8–12 weeks with consistent training and eating. Take a monthly photo — the daily mirror hides gradual change.

I train at home — will this work?

This plan needs gym equipment. Training at home? The app builds no-equipment and dumbbell-only plans around what you have.

What weights should I start with?

Start embarrassingly light — a weight you could do 15+ reps with — and let the progression rule do the work. In 4–6 weeks you'll pass anyone who started too heavy and stalled. Track your strength with the 1RM calculator.
